If you wanna gain muscle you'll have to strain yourself a bit.
You can fill your bag full of textbooks, put it on, and do a few push ups with it on.(like 5) you want it to be really heavy for you, just enough so you can still do about 3 sets of those. Doing heavy weights is the only way you'll see rapid result, but be aware that you'll be sore a lot if you're doing it right.(that's the feeling of your muscles tearing and repairing themselves, which means muscle will come in soon)
You can also use your back pack to do curls, where you just hold the bag by its little handle on the top and lift it by only moving your forearm and keeping your upper arm steady.
You can squat with it, to work your legs.
You can hold it with behind your head and lift it up with both hands.
For the proteins, you can always eggs and meat..1 meal of that should be sufficient.
